Walk first. Then add work. The required protocol uses only 10 lb, 20 lb, and 45 lb—and earns each load before moving on.

Set practical ranges, build a plate, and repeat real meals. Heavy lower days, rest days, groceries, sleep, and steps belong in the same plan.
Sample lesson
Start at 10 or 20 lb. Do not wear 45 until the walk is easy. One clear session, one clear plate, one clear stop rule.
Lift
Squat, press, row, carry.
Plate
Protein, potatoes, produce, fat.
Ruck
Easy talk pace. Mostly flat.
Stop on sharp pain, numbness, crushed shoulders, or form that turns into a shrug-hike. No running with 45 lb in this course.
Free starter week
One squat-focused lifting day, two useful plates, a 20-minute 10 lb ruck, and the grocery list for it. Useful enough to run. Short enough to finish.

FAQ
Adults who already train three or four days a week—or are willing to learn the basic barbell patterns—and can walk for 20 minutes with a 10 lb pack. It is for people who want a workable week, not a new identity.
It is not meet prep, a bodybuilding peak week, medical nutrition therapy, or a six-week shred. Complete barbell beginners should start with a qualified local coach before using the templates.
Start with 10 lb for 20–30 minutes at an easy talk pace. Move to 20 lb only after two weeks with no next-day limp. Move to 45 lb only after two weeks at 20 lb on similar ground. Pack work comes after walking at the current load feels easy.

This is education for healthy adults. It is not medical advice, not personal training supervision, and not a substitute for a doctor, dietitian, or in-person coach.
